Those are great questions, though I personally am not comfortable giving such specific advice over the internet and without knowing you and your history. I would suggest taking it easy and feeling out what works best for you. Before that I would really suggest asking a qualified instructor in your area if at all possible.

There are asanas that helped me out with my psoas, thats one reason why I researched the topic and posted some of what I found.
